Move 6: Around-the-Worlds (Shoulders + Upper Back Finisher)

Reps: 8โ€“12 each direction (or 10 total to start)

Sets: 2โ€“3

Why I add it: itโ€™s a finisher that lights up the upper back and shoulders and makes everything feel โ€œtightโ€ at the end. Itโ€™s also a fun way to finish when you want that simple workout to feel a little extra.

Tip: keep it controlled. If Iโ€™m swinging, itโ€™s too heavy.

Optional add-ons if you want more โ€œcut lineโ€ definition

Some days I want a little more volume without turning it into a 90-minute session. If thatโ€™s you, pick one of these add-ons:

Option A: Lateral Raise (2โ€“3 sets of 12โ€“20) to build shoulder width and enhance the back/waist contrast.

Option B: Shoulder Press (2โ€“4 sets of 10โ€“12) if you want more upper body strength and a stronger frame.

Option C: Alternating Front Raise (2โ€“3 sets of 12โ€“16 total) if you like that front-shoulder burn and want a balanced look.

These arenโ€™t โ€œback exercisesโ€ in the strictest sense, but they help the overall upper-body shape and make the back look even better from every angle.

Rep ranges that actually make sense (what I do)

If my goal is to feel tighter and leaner, I usually go lighter weight + higher reps. That means 15โ€“20 reps with clean form, and I stop 1โ€“2 reps before my form breaks.

If my goal is to build more strength and thickness, I go moderate to heavier for 8โ€“12 reps and rest a little longer.

Both work. The key is picking a style and sticking with it long enough to see progress.

Beginner-friendly form checks (so you feel it in your back, not your neck)

1) Neck stays long: I keep my chin slightly tucked and avoid craning my head up.

2) Shoulders down and back: especially on rows and reverse flies. If my shoulders creep up, my traps take over.

3) Control the lowering phase: the โ€œdownโ€ part of the rep is where I get the most results. I aim for 2โ€“3 seconds down on rows and flies.

4) Hinge, donโ€™t squat: for bent-over work, I push hips back and keep a neutral spine. If it turns into a squat, my legs do the work and my back misses out.

How I schedule back day for the best results

I like training back 1โ€“2 times per week, depending on the rest of my plan. If Iโ€™m doing two days, Iโ€™ll do one โ€œsimple + high repsโ€ day and one โ€œslightly heavier + lower repsโ€ day. If Iโ€™m doing one day, I just make it count and keep it consistent.

Also: I try not to stack a super intense back day right before a day where I need my grip a lot (like heavy deadlifts or long pull-focused sessions). My forearms get tired fast, and Iโ€™d rather keep quality high.

Little things that make your silhouette change faster

Posture practice: back training makes it easier to stand tall, but I also remind myself during the day: ribs down, shoulders relaxed, head stacked over spine. It sounds small, but it changes how your waist and back look instantly.

Consistency over chaos: doing the same simple back workout for 3โ€“6 weeks (and improving reps, control, or weight) beats doing random exercises every session.
